20 Super Foods You Need to Build Muscle & Lose Fat

To build muscle & lose fat, you need a variety of proteins, veggies, fruits, carbs, and healthy fats. Eating protein helps building & maintaining muscle. But it also helps fat loss: protein has a higher thermic effect than carbs/fats. Eating fats also helps fat loss: your body holds fat if you don’t eat fats. Fruits & veggies contain vitamins & minerals, necessary for recovery from your workouts. And carbs fuel your muscles so you feel full of energy at the gym. Lots of you struggle to get these foods. Sometimes because you’re too busy or sometimes because you just lack information. This list will help you “” 20 super foods you need to build muscle & lose fat.

1. Whole Eggs. Cheap & rich source of protein: 7g/egg. The yolk contains most nutrients: half the protein, vitamins A/D/E and cholesterol to naturally increase your testosterone levels. Don’t worry about cholesterol in eggs. Dietary cholesterol isn’t bound to blood cholesterol. Read this, this, this & this. If you have bad cholesterol, lower your body fat rather than throwing the yolk away.

2. Fish Oil. Reduces inflammation (joints/skin), lowers body fat and increases testosterone levels. You need 9000mg EPA/DHA per day. Since you’ll probably struggle to get that from eating fatty fish, consider a fish oil supplement.

3. Wild Salmon. One of the best sources of omega-3 fatty acids that also gets you 20g protein per 100g serving. Farm raised salmon is, however, omega-3 deficient: it’s corn/grain fed. Go with wild salmon.

4. Berries. Strong antioxidants that prevent cancer, heart & eye diseases. Any kind works: cranberries, raspberries, blackberries, blueberries, etc. Buy fresh or frozen berries and mix with oatmeal.

8. Mixed Nuts. Contain mono- & polyunsaturated fats, proteins, fiber, vitamin E, zinc, potassium, magnesium, etc. Mixed nuts are caloric dense, great if you’re a skinny guy who wants to gain weight. Anything works: almonds, walnuts, cashews, hazelnuts, … Peanut butter also works as long as you buy natural peanut butter without added salts/sugars.

13. Quinoa. South American “king of grains”. Quinoa is higher in fiber & protein than rice or oats, tastes a lot better and is gluten free. Buy the whiter grain, it’s better quality. Eat it post workout with meat & spinach.

14. Oats. Reduce cholesterol, provide you with low-gi carbs for energy, and high in soluble fiber. Try this post workout shake of whey & oats.

15. Tomatoes. High in lycopene, which prevents cancer. The lycopene in tomato paste is 4 times more bioavailable than in fresh tomatoes. Have pizza or pasta with tomato sauce & olive oil post strength training.

16. Oranges. Vitamin C to fight diseases, magnesium to lower blood pressure, anti-oxidant beta-carotenes, etc. Quit drinking processed orange juice which often has added sugars. Eat oranges or make your own orange juice.

How Exercise Impacts the Brain

The physical benefits of a good diet and exercise are indisputable, but did you know that simple lifestyle choices like these can have a major influence on your cognitive health later in life? Findings presented at the Alzheimer’s Association International Conference this summer indicate that physical exercise, mental stimulation, social interaction, and proper diet can help keep our brains functioning well into old age.

The Finnish Geriatric (FINGER) Intervention Study to Prevent Cognitive Impairment and Disability is a large-scale, long-term study following 1,260 patients aged 60-77 years old who were at high risk of dementia at the outset of the study. The patients were randomly assigned to one of two groups. The control group received regular cognitive testing and appropriate health care.

The other group received an intensive lifestyle makeover: they did resistance training and cardiovascular exercise up to six times a week, received individual nutrition counseling, incorporated regular cognitive training, and saw nurses once every three months to have their blood pressure and cholesterol monitored. They also benefited from the social element of group exercise classes.

After two years of treatment, the benefit of these interventions was striking. Those who received the lifestyle makeover performed significantly better on a comprehensive cognitive examination, with stronger scores on specific tests of memory, executive function, and cognitive processing speed. Your brain may not be the first thing on your mind during an afternoon at the gym, but it is working hard too! Learning new things and giving yourself new physical challenges prevents the brain from losing its edge.

This is thrilling news, as there is currently no guaranteed way to prevent, cure, or slow the progression of Alzheimer’s disease, which is responsible for approximately 500,000 deaths per year in the US alone. Refuel with H2O. Our bodies need water to process calories. Dehydrated can potentially cause your metabolism to slow down. Studies have shown, adults who drank eight or more glasses of water a day burned more calories than those who drank four. To stay properly hydrated, it is recommended that we drink a glass of water or other unsweetened beverage before every meal and snack.  Studies have shown that people who drank 8-12 glasses of water a day had higher metabolism rates. And contrary to popular beliefs, cold water is  actually proven to be even better at burning calories. Colder drinks reportedly force your body to work to warm up, which burns more energy.

Build muscle mass.

There are various reasons why people work out. Some folks exercise to stay fit, others work out for health purposes and many have weight goals they are trying to achieve or maintain. What’s the purpose of your training? It’s essential you know and remember your reason for exercising. Every time you set out to exercise, you need a plan that supports your purpose. You might consider working with a trainer to devise a plan of attack or you may opt to create a training plan that is consistent with your goals, track your progress and follow your plan through till you get the results you want.

Training is not solely physical, but mental too! Maintaining a healthy mental state can potentially impact your productivity.  Productivity equals results. Results are not impossible to attain. It take time, patience, consistency and diligence- making it all worthwhile at the end of the day, with steady progress and desired results being your ultimate rewards. How to Get Stronger Shoulders with Pilates

If you do have a shoulder injury, please seek attention from a professional licensed medical doctor. The exercises listed below are a great way to keep shoulders strong and help in rehabilitating, but it is strongly recommended to be under the guidance of said doctor.**

An injury that happens most often in females, due to weaker shoulders by nature, is a rotator cuff tear. In every day movements the demand to use our shoulders and arms are pretty high. Having the ‘weaker’ set of shoulders comparing males versus females, it is extremely important to make sure our shoulders along with the surrounding muscles are strong to support life demands.

The one exercise I cannot stress enough in Pilates classes to keep shoulders strong with strong supporting muscles, is an exercise called newspaper. It strengthens the muscles at the back of the shoulders and in between the shoulder blades.

-Starting Position: shoulders are nice and relaxed. Elbows are tucked into your side and arms at a 90 degree angle. Hands holding a resistance band with palms facing one another.
-Keeping the elbows glued to your sides, pull the band a part as wide as you can
-At its greatest range of motion, pause for a few seconds, squeezing the shoulder blades together. Then release back to starting position.
-Repeat 10-15 times
Touchdowns!

-On a Pilate’s machine or with a resistance band trapped at the shoulder height in a door. Stand or sit up nice and tall, stomach pulled in and engaged.
-Shoulders relaxed down away from the ears.
-Arms behind straight out in front of you at shoulder height
-To start the exercise, draw the elbows straight back, squeezing your shoulder blades together. This can be the furthest you go in this exercises, meaning you can straight your arms back into starting position and repeat for 10-15 times.
-Taking it a step farther, once the elbows are straight back, you are going to rotate through the shoulder socket, keeping your arms at 90 degrees in the elbows and pulling your hands straight up so that they end directly above your elbows.
-Your arms will look like goal posts or a referee signaling the touchdown is good!
-To release out of the position you want to go in reverse order of you got into it.
-Rotate the wrists back down to shoulder height, keeping the 90 degrees in your elbow, then straightening the arms back into starting position
-Repeat 10-15 times

Wall Slides

-With a set of dumbbells or a resistance band trapped under your feet and a handle in each hand, start standing straight up with your back against a wall with your body engaged like in previous exercises.
-This time you will begin in the position your last exercise ended in.
-Start with your arms in a touchdown position.

-Slowly slide your hands up the wall, reaching as high as you can.
-Hold for a few seconds
-Slide your arms back down into 90 degree starting position
-Don’t allow your elbows to drop lower than your shoulder height
-Repeat 10-15 times.
These are just a few exercises in which help keep the shoulder’s strong. Keeping these exercises in your exercise regimen you are going to gain many strengths and see progress in your shoulders ability to with stand daily tasks. These exercises are also a great way to rehabilitate a shoulder injury. 3. Make the world your gym. Do stretches in the grocery line. Do ballet moves while pumping gas. Take the stairs. Sitting in traffic? Squeeze your lower abs, then release. "You'll be amazed at how much you can develop your core strength while driving," Ramsay says.

Muscle Loss - Nutrition Guide for Leaning Down and Building Muscle Mass



I keep nutrition simple. I eat the same types of food whether I’m adding muscle mass or
cutting down. The only thing that changes is quantity and proportion.
This guide is organized as follows:

1.  Foods and Eating Schedule – My Maintenance Plan
In a nutshell, I eat as much whole foods as possible , but supplement a fair amount as
well with protein shakes and creatinine. I avoid foods in a package. Exceptions will be
boxed cereal on the weekends  and pasta. I also eat lentil soup for lunch from a can
(Amy’s which is pretty healthy). In fact all beans I eat are from a can. I don ’t have time
to cook beans (chick peas, lentils, etc.).
10 to 20 Stretching Session: (7 a.m.)
Breakfast (8:00 to 8:30 a.m.):

*  My homemade muesli which contains oats, 7-grain mix, dried fruit, a banana,
almonds and milk (2%).
*  1 cup of egg whites with 1 to 2 whole eggs added  – I usually eat this scrambled.
*  A few cups of coffee throughout the morning.
Lunch (I eat around 11:30 a.m.):
*  2 slices of whole grain bread (from a local bakery) with peanut butter.   I realize
bread isn’t the best, but I love it and eat it.
*  1 can of Amy’s lentil soup or 1 can of chick peas or plenty of cold cuts (turkey
and beef).
Afternoon Snack – pre workout(2:30 to 3:00 p.m.):
*  Fruit plate (apples, banana, orange and/or fruit in season).   You can easily skip
the fruit. I love fruit so I eat it.

*  Pre-workout supplement for energy.
 Workout: 4:30 to 5:30
*  After workout:  Protein Shake with Creatine.
Dinner (6:30 p.m.)
*  Protein: Fish, chicken or beef (ground or steak)
*  Starch: Rice, potatoes, pasta, or quinoa.
*  Veg: Salad and a steamed/sautéed vegetable such as broccoli, asparagus, beans,
etc.

Before Bed (9:45 p.m.)
*  Protein shake.

Weekends
On weekends I let loose a little. I may have a bacon and egg breakfast and/or boxed
cereal. My wife and I usually eat out or get take out once per weekend. Take out may
include pizza.
I’m not a diet fanatic. I enjoy less than optimally healthy foods. A little diet splurging
won’t kill you or your workout progress as long as you are generally consistent with your
diet.

2.  My Adding Mass Diet
When I’m adding muscle mass and weight, I increase portion sizes from the
maintenance amount.
*  I add more nuts and eggs to my diet.
*  I add more cold cuts to my lunch.
*  I drink more milk. Often I’ll add a second protein shake to my diet.
*  I eat more quinoa as my starch (a protein-rich food).
*  I increase protein portions at dinner.
3.  Leaning Down Diet

I eat smaller portions  of carbohydrates.
I substitute my oat cereal breakfast for fresh fruit.   I still eat egg whites for breakfast.
That’s about it. It really boils down to portion size and increased cardio.

IMPORTANT:   When leaning down, you must maintain a high-protein diet so that your
body burns fat and not muscle. 

4.  If you’re deadly serious about gaining  optimal muscle fast
That said, if you’re deadly serious about building maximum muscle as fast as possible,
add more protein to the above diet. I know I don ’t eat protein in the amount that will
win me the Mr. Olympia title.
The key is limiting carb intake to optimal carbs (still restricting portion size). The
following is a strict, but optimal diet for building muscle:

6 Meal Diet for 200 plus pound person :
*  Protein: 40 grams for meals 1 to 6
*  Carbohydrates: 50 grams for meals 1 to 5. No carbs for meal 6.
